No Gym? No Problem: The 30-Minute At-Home Workout Guide for the Everyday Man

Let’s face it: life gets busy. Between managing a career, keeping up with family obligations, and trying to maintain a social life, finding a spare two hours to travel to, train at, and return from a commercial gym just isn’t in the cards for most of us.

To help you get lean, mean, and strong without ever leaving the house, we’ve put together four straightforward bodyweight routines. We have 2 upper body focuses and 2 lower body focuses. Aim to complete them over the course of the week alternating between upper and lower body. A potential schedule could look like this:

  • Monday: Routine A

  • Tuesday: Routine B

  • Wednesday: Rest

  • Thursday: Routine C

  • Friday: Routine D

  • Saturday: Rest

  • Sunday: Rest


How It Works:

  • The Blueprint: Every single workout begins with a focused 4–5 minute abdominal routine to light up your core.

  • The Structure: After your abs are fired up, you will complete 3 sets of 8–10 reps of 6 paired workouts (3 distinct pairs/supersets per routine).

  • The Execution: For each pair, perform Exercise A, move immediately to Exercise B, rest for 60 seconds, and repeat until you have hit 3 total sets before moving to the next pair.


Workout 1: Upper Body Focus (Routine A)

  • Core Warm-Up (4–5 Minutes): Continuous circuit of 45 second of Planks and 45 seconds of Bicycle Crunches. Repeat 3 times.

    • Planks Instruction: Support your body weight on your forearms and toes, keeping your body straight from head to heels while engaging your core.

    • Bicycle Crunches Instruction: Lie on your back with hands behind your head, lift your shoulder blades, and alternate bringing your opposite elbow to opposite knee in a pedaling motion.

  • Pair 1: 

    • Exercise A: Standard Push-Ups (8–10 reps) 

      • Instruction: Start in a high plank position with hands slightly wider than shoulder-width. Lower your chest toward the floor while keeping your body in a straight line, then push back up.

    • Exercise B: Doorframe Rows (8–10 reps)

      • Instruction: Stand facing a sturdy doorframe, grip it with both hands, and lean back so your arms are fully extended. Squeeze your shoulder blades together to pull your chest toward your hands.

  • Pair 2:  

    • Exercise A: Pike Push-Ups (8–10 reps) 

      • Instruction: Place your hands and feet on the floor and push your hips high into the air to form an inverted V-shape. Bend your elbows to lower the top of your head toward the floor, targeting your shoulders, then press back up.

    • Exercise B: Towel W-Extensions (8–10 reps)

      • Instruction: Lie flat on your stomach while holding a towel taut in front of you. Mimic a lat pull-down motion by pulling the towel down toward your chest, bending your elbows so your arms form a W-shape.

  • Pair 3: 

    • Exercise A: Bench or Chair Dips (8–10 reps) 

      • Instruction: Sit on the edge of a stable chair or bench, place your hands next to your hips, and slide your glutes forward off the seat. Bend your elbows to lower your hips toward the floor, then press through your palms to return to the top.

    • Exercise B: Diamond Push-Ups (8–10 reps)

      • Instruction: Set up in a push-up position but place your hands close together under your chest so your thumbs and index fingers form a diamond shape; drop to your knees if needed to maintain form. Lower your chest toward your hands and press up.

Workout 2: Lower Body Focus (Routine B)

  • Core Warm-Up (4–5 Minutes): Continuous circuit of 45 seconds of Flutter Kicks and 45 seconds of Deadbugs. Repeat 3 times.

    • Flutter Kicks Instruction: Lie on your back with hands under your hips, lift your legs slightly off the floor, and rapidly kick them up and down in a small, alternating motion.

    • Deadbugs Instruction: Lie on your back with arms extended toward the ceiling and knees bent at 90 degrees. Lower your opposite arm and leg toward the floor simultaneously, then return to center and switch sides.


  • Pair 1:  

    • Exercise A: Bodyweight Squats (8–10 reps) 

      • Instruction: Stand with feet shoulder-width apart. Lower your hips back and down in a slow, controlled motion as if sitting in a chair, keeping your chest up, then drive through your heels to stand.

    • Exercise B: Glute Bridges (8–10 reps)

      • Instruction: Lie on your back with knees bent and feet flat on the floor. Lift your hips toward the ceiling by driving through your feet, squeezing your glutes hard at the top.

  • Pair 2:  

    • Exercise A: Reverse Lunges (8–10 reps per leg)

      • Instruction: Stand tall, take a controlled step backward with one leg, and lower your back knee toward the floor until both legs form roughly 90-degree angles. Step forward to the start position and switch sides.

    • Exercise B: Standing Calf Raises (8–10 reps)

      • Instruction: Stand tall with your feet flat on the floor. Press through the balls of your feet to raise your heels as high as possible, pause at the peak extension, and slowly lower back down.

  • Pair 3:

    • Exercise A: Side Lunges (8–10 reps per leg)

      • Instruction: Take a wide step out to the side with one foot. Bend that knee and push your hips back while keeping the opposite leg completely straight, then push off the bent leg to return to center.

    • Exercise B: Bodyweight Single-Leg Hip Hinges (8–10 reps per leg)

      • Instruction: Stand on one leg with a slight bend in the knee. Hinge forward at your hips until you feel a pull on your hamstring, extending your non-supporting leg straight behind you for balance. Then engage your hamstrings to pull your torso back upright.

Workout 3: Upper Body Focus (Routine C)

  • Core Warm-Up (4–5 Minutes): 1 minute of Plank-to-Pushups followed by 1 minute of Russian Twists. Repeat twice.

    • Plank-to-Pushups Instruction: Start in a forearm plank, then press up one hand at a time into a high plank position before lowering back down to your forearms.

    • Russian Twists Instruction: Sit on the floor with knees bent, lean back slightly, and twist your torso from side to side, touching the floor next to your hips.

  • Pair 1:

    • Exercise A: Wide-Grip Push-Ups (8–10 reps)

      • Instruction: Place your hands significantly wider than shoulder-width apart on the floor. Lower your chest down to put more emphasis on the outer chest muscles, then push back up.

    • Exercise B: Superman Holds with Lat Pull (8–10 reps)

      • Instruction: Lie face down on the floor. Lift your chest and thighs slightly off the ground, then dynamically pull your elbows back toward your ribs as if performing a pull-down.

  • Pair 2:

    • Exercise A: Bear Crawl Shoulder Taps (8–10 reps per side)

      • Instruction: Get on your hands and knees, then tuck your toes and lift your knees so they hover just inches off the floor. Maintain this stable position while lifting one hand at a time to tap the opposite shoulder.

    • Exercise B: Crab Walks (8–10 steps forward and backward)

      • Instruction: Sit on the floor with your knees bent and hands behind you. Lift your hips off the ground and walk yourself forward and backward using your hands and feet.

  • Pair 3: 

    • Exercise A: Hindu Push-Ups (8–10 reps)

      • Instruction: Start in a downward dog position with your hips high. Swoop your chest low toward the floor in a sweeping arc, transition smoothly into an upward facing cobra pose, and then push your hips straight back up to the start.

    • Exercise B: Inchworms (8–10 reps)

      • Instruction: Stand tall, hinge forward at your hips to touch the floor, and walk your hands out until you are in a high plank position. Walk your hands back toward your feet and stand up.


Workout 4: Lower Body Focus (Routine D)

  • Core Warm-Up (4–5 Minutes): 1 minute of Mountain Climbers followed by 1 minute of standard Sit-ups. Repeat twice.

    • Mountain Climbers Instruction: Start in a high plank position and rapidly drive your knees toward your chest one at a time, keeping your hips down.

    • Standard Sit-ups Instruction: Lie on your back with knees bent and feet flat on the floor, engage your core to lift your entire torso up toward your knees, and slowly lower back down.

  • Pair 1: 

    • Exercise A: Sumo Squats (8–10 reps)

      • Instruction: Take a wide stance with your feet and point your toes outward at an angle. Lower your hips down deeply to target your inner thighs and glutes, then drive back up.

    • Exercise B: Donkey Kicks (8–10 reps per leg)

      • Instruction: Get on your hands and knees in a tabletop position. Keeping your knee bent at a 90-degree angle, kick one heel up toward the ceiling, squeezing your glute at the top, then return to the start.

  • Pair 2:

    • Exercise A: Bulgarian Split Squats (8–10 reps per leg)

      • Instruction: Stand about two feet in front of a couch or sturdy chair, facing away from it. Place the top of your rear foot flat on the seat behind you, and lower your hips until your front thigh is parallel to the floor, then drive back up.

    • Exercise B: Fire Hydrants (8–10 reps per leg)

      • Instruction: Start on your hands and knees. Keeping your knee bent, lift your leg out to the side away from your body like an opening hinge to target hip mobility and glute activation.

  • Pair 3:

    • Exercise A: Lunges (8–10 reps per leg)

      • Instruction: Stand tall, take a controlled step forward with one leg, and lower your back knee toward the floor until both legs form roughly 90-degree angles. Step back to the start position and switch sides.

    • Exercise B: Single-Leg Glute Bridges (8–10 reps per leg)

      • Instruction: Lie on your back with one foot flat on the floor and the other leg extended straight out. Drive your hips upward by pushing exclusively through your planted heel, keeping your core stable.
